Summary
In episode 718 of the 40+ Fitness Podcast, Coach Allan sits down with Dr. John Rusin, an internationally recognized strength coach and injury prevention expert, to talk about his book Pain-Free Performance: Move Better, Train Smarter and Build an Unbreakable Body. Rusin explains that pain and injury usually trace back to a movement system that is missing pieces, and that lasting strength starts with mastering stability through bracing and breathing. He describes the pillar complex (shoulders, hips, and core) and why the common cue to just tighten your abs falls short when the two most mobile joints, the shoulders and hips, go uncontrolled. Rusin also walks through his six phase dynamic warmup, which packs soft tissue work, stretching, corrective exercises, activation drills, movement pattern prep, and central nervous system stimulation into about 10 minutes.
The heart of Rusin’s approach is the 6×6 protocol: six foundational movement patterns (squat, hinge, lunge, push, pull, and carry) trained across six physical characteristics (power, strength, muscle mass, cardio and conditioning, mobility, and athleticism). He argues that most people are missing 2 to 4 of the six patterns, and that simply restoring all of them puts you in the top 1% of gym-goers. Rusin makes a strong case that training frequency should be built around the realistic schedule you will actually keep, and that clients training 2 to 3 days a week can match those training 4 to 5. He closes on recovery as a largely free and active process (walks, zone 2 cardio, eating well, sleeping 8 plus hours, skipping alcohol before bed) and insists that age is not a disability, since people in their 40s, 50s, and beyond still hold plenty of reserve to get stronger.

Key Takeaways
- Stability comes before strength: Pain often starts when bracing and breathing are neglected, so learn to control the pillar complex rather than just tightening your abs.
- Warm up in 10 minutes with six phases: Soft tissue work, stretching, corrective exercises, activation drills, movement prep, and central nervous system stimulation, usable before workouts or as daily maintenance.
- Train the 6×6 protocol: Master the six foundational movements across six physical characteristics for a well rounded, non-dogmatic program.
- The carry is a full body diagnostic: Every carry doubles as an assessment that reveals the weakest links in your movement chain before they become injuries.
- Build frequency around real life: Lock in the training days you will absolutely keep, since 2 to 3 days a week can equal 4 to 5, and rarely train strength more than 4 days a week.
- Recovery is mostly free, and age is just a number: Walks, zone 2 cardio, eating well, 8 plus hours of sleep, and avoiding alcohol before bed matter more than gadgets, and people over 40 still have reserves to get stronger.
